1: Breakfast (06):50 gram protein(shake) / 70g oatmeal 15 gram udos choise
P: 50g , K: 45 g, F: 15

2: Lunch 1 (09): 250g chicken fillet, 1 oat crunch,, 10 almonds
P: 50 g K: 12 g F: 9

3: Lunch 2 (11.30): 250g salmon , 1 oat crunch
P: 50g , K:10 g, F: 20

4: Lunch 3 (14.30): 250 g chicken fillet, 1 oat crunch
P: 45, K: 10 g, F: 5

5: Dinner (17): 50 g rice (150g boiled) / 250g meat or lean fish, 10 gram olive oil
P: 50 g , K: 40 g F: 15 g

6+7: Shake before/after work out: 50 g protein, 50 g carbo fuel or similar, in ca 6 dl water: Take 1-2 dl 15 min before work out: Rest after work out.
P: 50 g , K: 50 g F: 0

8: Supper (22.30): 3 oat crunch, omelett3 of 7 egg (take away ca 5 yolk) (or 200g chicken/fish/red meat 1ss olive oil )
P: 40 g K:30 g F: 20 g

This is what I use when I work out, and trust me this work. You have to eat so much to gain muscle that you are after.
